Vitamin D3 vs D2: Which One Actually Works for Your Body?

Your blood test says "Vitamin D: 14 ng/mL." Your doctor says "deficient." So you buy a supplement, take it for three months, retest, and barely move. Sound familiar?

Here's the part most people miss. Vitamin D comes in two different forms, and they do not work equally well inside your body. Pick the wrong one and you can swallow pills for months with little to show for it. Pick the right one and your levels climb far faster.

Let's break down D3 vs D2 with what the actual research shows. No fluff, no marketing.

First, why this even matters in India

You'd assume a country with this much sunshine wouldn't have a vitamin D problem. The opposite is true. A review in Nutrients found deficiency running at roughly 70 to 100% across the general Indian population. A 2025 meta-analysis in Nutrition Clinique et Métabolisme, pooling nearly 39,000 healthy Indian kids and teens, put deficiency at 66.4%. That climbs to 84.1% in North India, and it's higher in girls (72%) than boys (63.9%).

Blame indoor lifestyles, sunscreen, air pollution blocking UVB, darker skin needing more sun, and a diet naturally low in vitamin D. The ICMR–National Institute of Nutrition's 2024 Dietary Guidelines for Indians specifically stress adequate sun exposure, and India has separately pushed food fortification (milk and edible oil) as a national measure. So this isn't a niche concern it's most of us.

D3 and D2: what's the actual difference?

Both raise the vitamin D marker doctors measure, serum 25-hydroxyvitamin D, written as 25(OH)D. But they come from completely different places:

  • Vitamin D3 (cholecalciferol) is the same form your skin makes in sunlight. It's found in fatty fish, egg yolks, and cod liver oil, and in supplements it's usually extracted from lanolin (sheep's wool) or, for vegans, from lichen and algae.
  • Vitamin D2 (ergocalciferol) is made by shining UV light on ergosterol, a compound in fungi. In practice that means UV-exposed mushrooms and yeast.

So far they sound interchangeable. They aren't.

The verdict: D3 wins, and it isn't close

A landmark systematic review and meta-analysis (Tripkovic et al., 2012) in the American Journal of Clinical Nutrition compared the two head-to-head across multiple randomised trials. The finding was clear. D3 is significantly better at raising 25(OH)D than D2 (P = 0.001).

How much better? In one 12-week trial in women taking the same 15 µg (600 IU) daily dose, D3 improved vitamin D status by around 74 to 75%, versus just 33 to 34% for D2. Same dose, roughly double the result.

There's a second, sneakier issue. Research summarised in Nutrition Reviews (Oxford) shows D2 can actually lower your existing 25(OH)D3, the more useful, longer-lasting form your body already carries. So D2 isn't just weaker. It can partly work against you.

One fair caveat. When both are taken as a small daily dose rather than a big weekly or monthly "bolus," the gap narrows. A 2023 meta-analysis in Advances in Nutrition confirmed the difference is largest with high, infrequent doses. But even daily, D3 still comes out ahead. If you're choosing one, D3 is the smarter default.

What about vegans and vegetarians?

This is where D2 earned its reputation, because for years it was the only plant-based option (D3 traditionally came from sheep's wool or fish). That's no longer the case. Vegan D3 is now made from lichen, a symbiotic algae-and-fungus organism, as confirmed by suppliers like Vegetology and covered by Nutritional Outlook. So even on a fully plant-based diet, you can get the more effective D3 form. On a label it reads "cholecalciferol (from lichen)."

How to actually fix low vitamin D

Three levers, in order of priority:

  1. Sunlight, done right. Roughly 10 to 30 minutes of midday sun on your arms and face, a few times a week, helps your skin make its own D3. Darker skin and pollution mean you may need longer.
  2. Food. Fatty fish, egg yolks, and UV-exposed mushrooms help, but honestly, most Indian diets can't close the gap on food alone.
  3. The right supplement or fortified product, and read the source. Look for D3 (cholecalciferol), not D2 (ergocalciferol). The word on the label decides how much return you get on the same effort.

That last point is where daily habits matter more than intensity. The hardest part of any deficiency fix isn't the dose. It's remembering it consistently for months.
